Weighted hanging box squats: x10. Slow descent, pause for 1 second in the bottom, stand. 

Barbell Curls + Tricep Curls x (7+7)

3 sets:

Incline DB Bench x15 

DB Chinese Row x 10

Strict Toes To bar + Strict Pull Up (1+1) x 6 reps

Row or Air Assault Sprint: 5 x :30 on, :90 rest
